  • Frequency: 2 to 3 sessions per week

  • Duration: 30 to 45 minutes per session

  • Target heart rate: 60 to 70 percent of your maximum heart rate (estimated as 220 minus your age, then multiplied by 0.65)

  • Best timing: rest days, morning sessions, or as a standalone conditioning block separate from strength training

  • Equipment options: treadmill at an incline, stationary bike, rowing machine, outdoor walk or jog, elliptical, or swimming

  • The simplest test: if you cannot carry on a conversation, you are working too hard. Dial it back. Zone 2 is where you build, not where you push.

If you train with a heart rate monitor, use it. As your fitness improves, what felt like Zone 2 six months ago may now be Zone 1. The monitor keeps you honest and ensures you are getting the stimulus you are after.
